Breakfast: Gallo Pinto

Ingredients
- 2 cups cooked black beans, ideally refrigerated at least 12 hours ahead
- 3 cups cooked white rice, day-old or chilled
- 2 tbsp coconut oil or extra-virgin olive oil
- 1 small onion, finely diced
- 1 red bell pepper, finely diced
- 3 garlic cloves, minced
- ½ cup reserved bean cooking liquid (or water)
- ½ cup cilantro, chopped, plus more for garnish
- 1 tsp sea salt
Steps
- Saute onion and bell pepper in oil until softened.
- Add garlic, cook 30 seconds.
- Add rice and beans with the reserved liquid, stirring to combine.
- Cook 5-7 minutes until heated through and liquid mostly absorbed.
- Stir in cilantro and salt. Garnish with more cilantro and serve.
This is the strongest gut-ECS axis dish in the whole series, black beans provide resistant starch and anthocyanins while keeping the carbohydrate load low-glycemic. Cooking the beans a day ahead and refrigerating actually increases their resistant starch content. Lunch: Ceviche with Cilantro and Lime
Fresh Pacific coast fish "cooked" in lime juice with generous cilantro, a traditional Nicoyan lunch that preserves the fish's omega-3 content without any heat degradation.
Ingredients
- 1 lb fresh sustainable white fish or mackerel, very fresh, cubed
- 1 cup fresh lime juice (about 8-10 limes)
- ½ red onion, thinly sliced
- 1 tomato, diced
- ¾ cup cilantro, chopped
- 1 cucumber, diced
- 1 jalapeno, minced (optional)
- 1 tsp sea salt
Steps
- Cover the fish completely with lime juice in a glass or ceramic bowl.
- Refrigerate 20-30 minutes, until opaque and firm throughout.
- Drain most of the lime juice, reserving a couple tablespoons.
- Add onion, tomato, cilantro, cucumber, and jalapeno if using. Toss with reserved juice and salt.
- Serve cold, on its own or with nixtamalized corn tortilla chips.
This is a genuine Priority 1 dish, and the acid "cooking" method matters biologically: it denatures the fish protein without heat, so the omega-3 fatty acids never encounter the oxidative stress high-heat cooking introduces. Cilantro, used generously, adds real polyphenol value. ESTABLISHED
Dinner: Casado with Grilled Fish and Fried Plantain
The traditional Costa Rican plate: grilled fish, black beans, rice, and fried green plantain. A full-picture dinner covering four of the five substrate priorities.
Ingredients
- 4 Pacific mackerel or other fatty fish fillets (about 6 oz each)
- 2 tbsp extra-virgin olive oil, divided
- 2 green plantains, sliced diagonally
- 2 cups cooked black beans
- 3 cups cooked white rice
- 1 lime, cut into wedges
- ½ cup cilantro, chopped
- 1 tsp sea salt
Steps
- Season and grill or pan-sear the fish in 1 tbsp oil, 3-4 minutes per side.
- Fry the plantain in the remaining oil, 3-4 minutes per side, until golden.
- Warm the beans and rice.
- Plate everything together, garnish with cilantro, and serve with lime.
